The number one reason people quit their cut isn't lack of knowledge. It's hunger. You can only white-knuckle through constant hunger for so long before you snap and eat everything in sight.
I've been through this. Here are the 7 things that actually keep me full while eating in a deficit.
1. High Volume, Low Calorie Foods
Fill your plate with foods that take up space but don't cost many calories. Vegetables, fruits, salads, popcorn. A massive bowl of broccoli is 100 calories. It takes up more stomach space than a small chocolate bar at 250 calories.
2. Protein at Every Meal
Protein is the most satiating macronutrient. Study after study confirms this. 30-50g per meal keeps you fuller for longer. Start every meal with the protein source, then fill up on everything else.
3. Water Before Meals
Drink 500ml of water 20-30 minutes before eating. A study found this simple trick reduced calorie intake at the following meal by roughly 75 calories. Over a week, that adds up.
4. Eat Slowly
It takes about 20 minutes for your brain to register fullness. If you inhale your food in 5 minutes, you'll feel hungry even after eating enough. Put your fork down between bites. Chew properly. Give your body time to catch up.
5. Don't Drink Your Calories
A smoothie with 400 calories will leave you hungry an hour later. The same ingredients eaten as whole food will keep you full for 3-4 hours. Liquids pass through your stomach faster. Eat your food, don't drink it.
6. High Fibre
Oats, legumes, vegetables, fruit. Fibre absorbs water and expands in your stomach, creating physical fullness. Aim for 25-35g per day. Most guys get half that.
7. Sleep
Poor sleep increases ghrelin (hunger hormone) and decreases leptin (fullness hormone). One bad night can make you feel like a bottomless pit the next day. 7-8 hours is the foundation. Everything else falls apart without it.
