Weighted Rings Workout: Complete Calisthenics Routine

My full weighted rings session, exercise by exercise. This is what I actually do when I train rings for strength and muscle.

The Full Session

Rings are the most underrated piece of equipment in any gym. The instability forces your stabilisers to work overtime, which means more muscle activation per rep compared to fixed bars or machines.

Here's my complete weighted rings routine.

Warm-Up (5 minutes)

  • Ring support hold: 2x20 seconds
  • Ring turn-out hold: 2x10 seconds
  • Skin the cats: 2x5 (slow and controlled)
  • Ring push-ups: 1x10
  • The Workout

    1. Weighted Ring Dips: 4x6-8

    Lean forward 30-45 degrees. Full range of motion. Turn the rings out at the top. Add weight with a dipping belt. This is the best chest and tricep exercise that exists.

    2. Weighted Ring Pull-Ups: 4x6-8

    Full dead hang at the bottom, chin over rings at the top. The free rotation of the rings is easier on your shoulders than a fixed bar. Add weight progressively.

    3. Ring Rows (feet elevated): 3x10-12

    Feet on a bench, body horizontal. Pull your chest to the rings. Squeeze your back at the top for 2 seconds. This is harder than it looks.

    4. Ring Push-Ups: 3x12-15

    Rings at hip height. Go deep at the bottom, turn the rings out at the top. The instability turns a basic push-up into an advanced exercise.

    5. Ring Flyes: 3x8-10

    Rings at knee height. Arms slightly bent, open wide, squeeze back together. Incredible chest stretch. Use a controlled tempo.

    6. Ring L-Sit Hold: 3x15-20 seconds

    Arms locked, rings turned out, legs straight at 90 degrees. Core on fire. Build up to 30+ seconds.

    Rest Periods

    2-3 minutes between weighted compound sets. 60-90 seconds between everything else.

    Total Time

    45-55 minutes. That's a complete upper body session with more muscle activation than a typical gym workout.
